Notes: Keep rests short, 60-90 seconds should suffice.

Strength (CF 2 & CF 1)

EMOM 16:
a) Snatch Grip Push Press 3 @ 7, 3 @ 8, 3 @ 9, plus 5 down sets (load drop)
b) Submaximal set of strict pullups

Notes: Treat the push press as though there were no time component. Warm up to a 3 @ 7 weight, start there, work up to a 9, and then perform 5 sets with a 4-6% load drop. If you don’t hit @ 9 on your third set, keep going until you do, and perform however many down sets are left.

For pullups, you may not use a band or substitute ring rows. Perform partner assisted pullups (feet in partners hands) or lat pulldowns.

Conditioning (CF 2 & CF 1)

5 rounds for time:
5 dumbbell power snatch per side
5 dumbbell push press per side
5 burpees

Notes: Use a moderate weight. You should be able to move consistently with few, if any breaks.

Training 140430

Strength (CF 1 & CF 2)
Bench Press: 20 minutes to build to 1 @ 8, drop to 3 @ 9 (load drop) 4-6% fatigue

Notes: Continuing our pattern of fast singles and heavy triples. Remember that the bench press is about making your body into a platform – become one with the bench! Take a deep belly breath BEFORE unracking the bar. Make sure the shoulders are packed and driven back into the socket. Your butt should be on the bench, but more of your weight should be on your shoulders, and make sure to drive those feet into the ground!

Conditioning (CF 1 & CF 2)
For total reps:
3 minutes wall ball
3 minutes box jump
3 minutes pullups
3 minutes Airdyne

Notes: Athletes will start at varying stations to accommodate for equipment. 3 minutes per exercise can catch up with you quick, so don’t blow out in the first sixty seconds! Find a challenging but doable pace and hold it.

Strength
CF 2: 20 minutes to hang clean & jerk heavy single, then 85-90%x(2+1)x2

Notes: Focus on keeping the chest up and staying over the bar – accelerate into the finish and pull close! The hang is a great way to focus on correct line of pull and an aggressive finish.

CF 1: 20 minutes jerk practice

Notes: Your coach will assign you a drill or variation to work on. Newer athletes should focus on developing a good dip & drive and establishing correct foot position in the split.

Conditioning (CF1 & CF2)
AMRAP 10 miinutes:
Run 200m carrying 45#/25# plate
10 burpees, jumping onto plate

Notes: Not a lot of complexity here. Pace it out and work at a hard but steady pace, and pick it up in the last few minutes.
